하루 총 에너지 소비량(TDEE, Total Daily Energy Expenditure)은 모든 활동과 신체 과정을 합산하여 24시간 동안 소모하는 총 칼로리입니다. TDEE는 실제 에너지 필요량을 반영하므로 BMR보다 실용적인 수치입니다. 칼로리 섭취량이 TDEE와 같으면 체중이 유지되고, 지속적으로 적게 섭취하면 체지방 감소를 위한 칼로리 결핍이 생기며, 초과 섭취하면 근육 또는 체중 증가를 위한 잉여가 만들어집니다.
TDEE의 구성 요소
TDEE는 네 가지 독립적인 구성 요소의 합입니다.
- 기초대사량(BMR): TDEE의 60~75% — 휴식 상태에서 핵심 생리 기능을 위한 에너지.
- 식이성 열효과(TEF, Thermic Effect of Food): TDEE의 8~15% — 소화와 영양소 흡수 과정에서 소모되는 칼로리. 단백질의 TEF가 가장 높고(20~30%), 탄수화물(5~10%), 지방(0~3%) 순입니다.
- 운동성 활동 열생성(EAT, Exercise Activity Thermogenesis): 계획된 운동 중 소모되는 칼로리.
- 비운동성 활동 열생성(NEAT, Non-Exercise Activity Thermogenesis): 걷기, 안절부절, 서있기, 일상 활동 등 운동 이외의 모든 움직임으로 소모되는 칼로리. NEAT는 개인 간 편차가 매우 크며 TDEE 차이의 주요 원인입니다.
TDEE 추정 및 활용법
표준 방법은 BMR에 활동 계수를 곱하는 것입니다.
- 비활동적(사무직, 운동 거의 없음): BMR × 1.2
- 가볍게 활동(주 1~3일 운동): BMR × 1.375
- 보통 활동(주 3~5일 운동): BMR × 1.55
- 매우 활동적(주 6~7일 강도 높은 운동): BMR × 1.725
- 극도로 활동적(육체 노동 + 매일 훈련): BMR × 1.9
NEAT는 변동성이 크고 활동 계수는 추정치이므로, 가장 신뢰할 수 있는 방법은 2~4주간 실제 음식 섭취량과 체중 변화를 추적하여 관찰된 체중 추이를 바탕으로 칼로리를 조정하는 것입니다. TDEE 대비 하루 약 500 kcal의 결핍은 주당 약 0.5 kg의 지방 감소를 가져옵니다.
